Nutrition for soccer players: the everyday fuel most young players miss
Young players rarely eat badly. They eat too little for the training they do, too late in the day, and too unevenly across it. Whether you call it soccer or football, the same six gaps show up in study after study, and each one has a fix that uses normal food.
What the research keeps finding
The problem is not junk food. It is missing food.
When researchers measure what academy and club players actually eat against what their bodies use, the same picture appears: energy intake falls short of energy use, carbohydrate sits well under football guidance, breakfast is the smallest meal of the day, and protein is bunched into dinner. None of that shows up on the scale. It shows up as heavy legs in the second half, slow recovery, niggles that do not clear, and a season that feels harder than it should.

Not enough food for the training you actually do
A growing player training four or five times a week plus a match can use as much energy as an adult professional. Eating the same amount on a hard day as on a rest day quietly leaves the body short, and a body that is short on energy protects itself first and performs second.
How it shows upFading late in games, feeling flat in the second session of the week, slower recovery, more niggles, poorer sleep and mood. Over months, low energy availability can affect growth, bone health and development.
The fixEat for the day: more carbohydrate and one extra snack on training and match days, a normal plate on rest days. Hunger is information, not weakness.

Carbohydrate too low, especially around matches and hard sessions
Football is a carbohydrate sport. Every sprint, every repeated high-intensity run and most of the decision-making late in a game runs on the glycogen stored in your muscles and liver. Football guidance puts match-day intake at 6–8 g of carbohydrate per kg of body weight, yet measured intakes in young players regularly land between 3.5 and 4.5 g/kg.
How it shows upStrong first half, ordinary second half. Repeated sprints get slower. Concentration drops. In one academy study, higher match-day carbohydrate went with more distance covered per minute.

A breakfast that does not count
In measured youth squads, breakfast is consistently the smallest meal of the day for both energy and carbohydrate. Skip it or shrink it and you start school already behind, then try to catch up at dinner, when the training you needed it for is already over.
How it shows upFlat morning sessions, mid-morning crashes, huge evening hunger, and a day's total that never quite catches up.
The fixMake breakfast a real meal: oats or cereal with milk and fruit, eggs on toast with juice, or yoghurt with granola and a banana. Prepare it the night before if mornings are chaos.

Protein bunched into dinner
Young players usually eat enough protein in total. The problem is the timing: very little at breakfast and snacks, a lot at dinner. Muscle repair and adaptation respond better to protein spread through the day, roughly 20–25 g every three to four hours, which is one normal serving at each meal and a smaller one in snacks.
How it shows upSlower recovery between sessions and less return from the training you already did.

Turning up dry
A lot of players arrive at training already behind on fluid after a school day with a bottle that never left the bag. Football guidance aims to keep body-weight loss during a session under 2–3%, which is hard to do if you start low.
How it shows upHeadaches after training, cramping late in games, poorer concentration and a heart rate that feels higher than the work deserves.
The fixDrink with every meal, carry a bottle at school, drink 350–600 ml in the two to three hours before training and sip every 15 minutes during it. Pale urine is the simple check.

The recovery window nobody uses
The hour after training is when muscles restock glycogen fastest and repair starts. Many players eat nothing until a late dinner, then wonder why the next day's session feels heavy. Guidance points to carbohydrate soon after finishing, around 1 g per kg of body weight per hour for the first hours, with 20–25 g of protein alongside.
How it shows upTwo sessions on consecutive days feel like one long one. Soreness lingers. The day after a match is written off.
The fixEat within about an hour of finishing. If dinner is later than that, bridge it: flavoured milk, a yoghurt, a sandwich or a banana with a handful of nuts packed before you leave home.
Three nutrients growing players run low on
Energy and carbohydrate are the big gaps. Three smaller ones matter because the teenage years are when bones, blood and immune systems are being built.
Carries oxygen to working muscle. Teenage girls need more than boys, and heavy periods raise the risk of deficiency. Red meat, beans, lentils, fortified cereals and dried fruit help; persistent tiredness deserves a blood test, not a supplement bought online.
Bones lay down much of their lifetime mass in adolescence, and a 9–18-year-old needs more calcium than an adult does. Milk, yoghurt, cheese, fortified plant drinks, tinned fish with bones and leafy greens all count.
Supports bone and muscle. In the UK and other northern latitudes, health guidance is to consider a daily 10 microgram supplement between October and early March, when sunlight is too weak to make enough.

School, then training at five: where the food goes
The structure matters more than the exact foods. Six eating moments on a training day, four or five on a rest day, with the biggest carbohydrate portions on either side of the session.

The plate changes with the day
You do not need to count anything. Change the size of the carbohydrate portion to match the work, keep protein steady, and let vegetables and fruit fill the rest. The plate is a practical translation of football guidance, not a prescription.

What actually helps at home
Most of the gaps above are solved in the kitchen and the kit bag, not with a lecture. Keep the food available, make the recovery snack automatic, and treat appetite on training days as normal rather than something to manage.

When to get real advice
- Tiredness that does not lift with sleep, repeated illness or injuries that keep returning
- Missed or irregular periods, or growth that seems to have stalled
- Cutting out food groups, skipping meals on purpose, or anxiety about eating or body shape
- Diagnosed conditions: allergies, coeliac disease, diabetes, gut problems
Talk to your GP or paediatrician and ask for a registered dietitian who works with young athletes. Persistent under-fuelling in a growing athlete is a health issue first and a performance issue second, and it is very treatable.
Three things to avoid: energy drinks, which the American Academy of Pediatrics says have no place in a child's or adolescent's diet; performance supplements, which adolescent sports-nutrition guidance does not recommend without medical need; and weight-loss diets during growth, which should never happen without a clinician involved.
